~ Invictus

Warm up

Warrior Mode 1 - 3 RNDs

B.
5 Sets
Power Cleans 3 position @100#
Hang/Mid/Low 2" below the Knee
Tough part was the last set below the knee, failed, reset and hit it.

C.
4 RNDs
30 seconds Power Cleans @75# amrap
90 seconds rest

40 reps - felt like I could have hit more, but ... I was pretty spent from the previous work ... more rest time necessary? eye opener here.

D.
Gym was pretty busy at this time so did 3x5reps of Bfly pull ups & T2B. Will do the Bakscksquat pull up portion tomorrow. A little HIIT to finish and start of the New Year.

Fight/Theme Song! It's that time ... looking for the right tune to groove to in 2014 ;). Music empowers, inspires, motivates and gets our creative energy flowing. A feeling that you can conquer the world comes over you as you turn up the volume, open the car window and let your hair blow free in the wind. We put it on replay when we need it most.

Find Out

Our job in this lifetime is not to shape ourselves into some ideal we imagine we ought to be, but to find out who we already are and become it. ~Stephen Pressfield

These are words to be considered! Depth and truth. Does this answer the questions, who are we and why are we here? Do you dare to search for the answer?!

Early coaching day. So, plenty of time for today's workout ;) between classes. This is always a treat rather than having to squeeze things in.

I am feeling the wear of the summer blast. Coaching, training, counseling, living. HRV is steady in caution mode.

Burgener warm up
Jeff - Day 4

Strength
4 sets of 5 reps each, done in RNDs

  • Front squat 95# - be happy they make a difference
  • Chin up - I was able to keep these unbroken ;)
  • Floor press 85# - all good on these, heavier next time
  • GHD sit ups - I do love these
I will certainly do these as prescribed next time. RNDs was too much intensity and I know that I could have used the rest in between sets. This was a heavy 4-5RM. Some days you just have to learn ;).

WOD
Couldn't resist. It was a really good WOD.

Bar carry for time Rx95#, scaled weight 75# and volume 400/200

  • 200M Overhead bar
  • 200M Front rack bar
  • 200M Deadlift grip
  • 200M Back rack bar

9:26

Heavy bag
6 minutes punching - 4R/L - 8, 4/L/R - 8, 4/ALT - 8, end of each RND 10 kicks each side
6 minutes jump rope 2 ON 1 OFF x2
6 minutes asst work - 3 RNDs - 45/15R, Boxers Twist w/bar, Dips, Battle ropes (damn!)
6 minutes mobility - yes, do it!

I enjoyed the sets but could feel the fatigue right after lunch (Freebirds w/sweetie girl, we were roamers today, trying to find a few things to keep us busy). Dinner out with the family for father-in-law 75th bday, ugh Outback ... luckily the California salad was an unexpected treat. Took advantage of some carb loading w/natural ice cream and whipped cream.

I was a done girlie by 9pm. Sleep was heavenly.

Fast Flips ~

You may delay, but time will not. ~ Benjamin Franklin

Run .5 mile

EMOTM 10 Minutes
5 C2B Pull ups - glad these still flow!
10 M HandStand walk (scaled to 10 Wall HS w/shoulder taps)

Front Squat 10x1
@ 125# Max weight

EMOTM 10 Minutes
5 Push jerks Max load  round 3 @95#, dropped to 65# to complete. Really able to feel the dip/drive stick overhead, split solid, glad I finished at this weight.

50 Tire flips for time - always fun @ 105 degrees - 4:24

Sprints at the track this weekend, likely no log press work, but will sub with KBs. I know, I know, not completely following the order of programming. Late start this week, good training though.

My sweetie girl was out with the camera, she is such a champ, makes me look good.  I love it when she comes with me to the box because she, in turn, gets to play her favs too!

Just Keep Swinging

"Spirit ... has fifty times the strength and staying power of brawn and muscle." ~Unknown

  Strength, Courage, Faith, Love Quotes

This is the time when I find myself asking, hmmm ... I am doing this because, why? Well, fortunately, this being the 3rd year of participating in this challenge, I have been here before and I have an answer!

Taking on any challenge should include the why. Otherwise the staying-power can get a little weak and the opportunity for failure or sabotage becomes stronger. So, sometimes because it sounds cool, just isn't going to stand up to the temptations to skimp or quit when the going gets tough.

The first week is exciting, planning cool workouts, getting all the math done, fitting in rest days, finding my flexibility in the path to 10,000 in 31. The second week is adaptation and adjustment depending on physically how I am feeling. Stay smart, listen to my body. The third week, well, here is where the mental game really enters in to it for me. I know that I am tired, I have kept up with both CF workouts as well as stay on swing track. Post holiday life is happening, emotions might be rumbling, the SacTown Throwdown is on its way and the Open is looming. Check in. This year, I decided to participate in a crew row on Lake Natomas with some friends and while it was spectacular ... today, the last thing I wanted to do was swing ;). It is definately something I will do again! I am not run down sore, but ... whew, I could have passed to just chill. So, remembering the why here is key. I don't have to go heavy, I don't even have to hit volume, I should spend some active recovery time in today. My week started off a day behind, the L2 work easily creeps up and the intensity of some of last weeks workouts has left my energy a little low coming in to this training week. I felt like I was playing catch up all week. Then, yes, Friday's workout of the Farmer's Carry/HSPU was not the best match right before a few hours of rowing on the lake.

To swing or not to swing. So taking Saturday off was the smart choice ;). I am swinging to improve my fitness, not break it down. To strengthen from the mid-line out and build form, then speed, then strength. I love KBs and practice them with care and this year I want to get that 24kg over my head with 1-arm, either Snatch or Clean & Press. I know that I am powerful enough in the legs for the snatch, but receiving is my concern and I already can Clean the 24kg with both R and L separately, so again the lock out at the top, control ... any injury would be detrimental to this goal. All the work is based on proper loading and lock out, back to basics and foundation in practice of movement. I want to be able to stand strong, even when fatigued or tired, so today I trained fatigue and tired.

Fortunately it was a day hubby wanted to run and my sweetie girl came along with me to support my efforts. The sun was shining and it was a balmy 50 out. I was all slept in and a nourishing egg/butter breakfast under my belt. Yes, coffee was in the mix.

What to do to break through the ice.  I needed a workout plan that I could just do and not think about. Here it was. Break it up, get the work done in the middle but swing in slow and find the heat, then, cool it down and keep it smooth. I really enjoyed this. Warm up and cool down were done outside, soaking up the amazing rays on my skin, feeding my spirit. The L2 work wasn't epic, but it was completed and felt good. Swings in a perfect rep scheme. Excellent. I am so excited that I have earned some rest time during the Throwdown ;).

Dog Days

dog days

noun
1. the sultry part of the summer, supposed to occur during the period that Sirius, the Dog Star, rises at the same time as the sun: now often reckoned from July 3 to August 11.

2. a period marked by lethargy, inactivity, or indolence.

6am
Trail Walk - 1 mile, really enjoying these. Today there was a warm breeze. I found some old friends along the way, mullein, lambs ears & echinacea. I see ... as I still feel that I am in recovery from swim season, shade, fluids and continuing on the rebuild/recovery schedule, I could be experiencing the dog days of summer.

Though I should be enjoying, I am anxious for some regime and good particle flow. Reading a little of Andy's new blog ... I guess I am looking for IT. How to do it all? Focus on it all. Live it all ... define ALL.

Basic body warm up set - 10 reps of each movement
Squat/Lunge/Push up/Pull up (home TRX)/Sit up/Leg raises/Russian twist/Evil wheel (from knees)

Work Wednesday

All things are difficult before they are easy.  ~Thomas Fuller

Warm-up
3RNDs
500 Row
10 Good mornings
10 Air squats
10 Jumping Pull ups

Skill
10 Tire flips

Work:
21-15-9
Front Squat 105#
C2B Pull ups

10:33

Sometimes things are just hard. I NEVER thought C2B pull ups would be the easy part of any WOD. Lifts felt good, heavy but I don't feel like I broke form too often and when I did, I knew it right away.

Just keep moving forward, do the work and have fun. I am amazed at how energized I feel after these workouts. It is a much better feeling that smoked all the time. Especially the next day ;)!
